The tank isn’t as empty as it feels. That’s the surprising part.

Researchers put masters cyclists (mean age 55.6) head to head with young riders (mean age 25.9) across repeated hard intervals, then tracked them for 48 hours. The older group performed just as well. Same power, same time-trial output, same muscle-damage markers.

What differed was how they felt. The masters riders reported significantly more soreness and fatigue at every checkpoint, even though their bodies were recovering at basically the same rate.

Think of it like a volume dial. The music plays at the same level, but after 50 the knob gets turned up, so the same watts simply cost you more subjective effort.

Dr. Peter Reaburn, a retired exercise and sport science professor and a national masters champion in his 70s, points to neural fatigue. Your nervous system takes longer to reset after hard efforts, so recovery feels harder even when your metabolic markers say you’re fine.

Real physiology shifts too, and that’s coming. But feeling wrecked isn’t the same as being wrecked.

What Actually Changes In Your Body After 50

Your muscle gets a little deaf to the repair signal. It’s called anabolic resistance, and it means aging muscle responds less to the same protein and the same training stimulus than it did in your 30s. The instructions still arrive. The muscle just needs them louder.

Then the hormones dial back. Testosterone falls roughly 1 to 1.6% a year from your mid-30s on, which softens the anabolic signal that drives repair. Cortisol also lingers longer after hard efforts, tilting the balance toward breakdown.

Structure Your Training And Rest So Recovery Can Happen

Training just as hard as ever and not getting any faster? The fix is usually simpler than more suffering. It’s mostly spacing.

Younger riders can stack hard efforts about 48 hours apart. After 50, aim for 72 to 96 hours between hard sessions, cap the truly hard days at two per week, and keep the rest easy on an 80/20 easy-to-hard split.

Coach Frank Overton of FasCat Coaching, who has spent 20-plus years coaching pros and masters riders, puts it simply. Use the same intervals as the young guns, just fewer reps and more rest between them. Do not copy their volume.

Rest isn’t dead time. It’s where the gains happen. In older adults, two solid sessions a week build real muscle, and piling on extra frequency doesn’t reliably add more once your weekly workload is covered.

So why do you sometimes feel worse after a rest day?

Blame the Repeated Bout Effect. Consistent riding builds a protective adaptation that keeps soreness down, and a day fully off can briefly reset it. That morning stiffness is normal, not backsliding. Move your second hard day, protect the easy days, and let consistency do its thing.

Fuel And Hydrate For Older Muscle: Protein, Fluids, And Proven Extras

The old advice, 20 grams of protein and drink when you’re thirsty, no longer covers you. Older muscle needs more, and it needs it on a schedule.

Start with total protein. Masters cyclists do best around 1.8 to 2.2 grams per kilogram of body weight per day, close to double the general adult recommendation. Spread it across four or five meals.

Then fix the dose per meal. Because of anabolic resistance, your post-ride meal needs roughly 35 to 40 grams of protein, not 20, with about 3 grams of leucine to flip the muscle-building switch. In older men, research on graded whey doses found 40 grams beat 20 for muscle protein synthesis after training.

Hydration needs a rethink too. Your thirst signal gets blunted with age, so you can be dehydrated before you feel thirsty. Drink to a plan, not to thirst, and watch electrolytes on hot rides.

A few extras have real evidence behind them. Tart cherry juice has been shown to lower markers of post-ride inflammation and muscle soreness. Why Lifting Is Now Non-Negotiable (And It Protects Your Bones)

Here’s the part that stings for lifelong riders: all those miles aren’t protecting your bones.

Your fast-twitch fibers are quietly shrinking. Type II fibers lose 10 to 40% of their size with age, often around a quarter to a third, while slow-twitch fibers hold up far better. That’s your punch, your sprint, and your snap on a climb fading away. Those same fibers also take longer to bounce back from all-out efforts, which is part of why a hard interval day costs you more now.

Endurance riding barely touches those fibers. The only thing that defends them is heavy resistance training. Loads at 80% of your one-rep max or more are what recruit them, so light, high-rep circuits won’t cut it, as coaches like Duchy Cycle Coaching keep pointing out.

Bones are the other half. Cycling is non-weight-bearing, so it does not stimulate bone remodeling the way running or lifting does. Studies of competitive male road cyclists report low bone density in anywhere from a third to nearly 90% of riders, with long-term masters cohorts landing near the high end. The miles do not build bone. Loading it does.

You don’t need to live in the gym. A couple of short, heavy sessions a week built around compound lifts, adding load over time, gets it done. It also sharpens the neural drive behind that perceived-effort gap from earlier, so you feel fresher on the bike.
